Weight Training Workout Plan for Women: Basic, Intermediate and Advanced Level. Before I begin the routine, I wanted to share something with you, after the first article I wrote here, one of my college seniors contacted me (one I never met in college) and said she liked it (she’s a regular reader of Miss Fit ) and we got talking and we along with my other college seniors (who I had never met even once after moving here!) went for a brunch and I met 4 amazing ladies (of whom only I knew earlier!), it was great! This post is about a routine that is strictly based on lifting, obviously you always shouldn’t be doing one type of training, so anyone who is interested, do this training for 3 or 5 weeks tops and then switch to more dynamic movements for a while or something else and then come back to it if you really like it. Now about the routine, I’m actually more of a barbell girl than a dumbbell one, so I’ll write with respect to barbells, but that doesn’t mean you have to strictly follow this and pick up a barbell too, if you are new, try using dumbbells first and move to the barbell once you are comfortable. For every workout, I’ll address three groups, Advanced, Intermediate and Beginner. Advanced: Ladies who lift on a regular basis and are a friend of the barbell already. Beginner: Ladies who haven’t worked out yet, ever or ladies who do cardio and other forms of exercises but haven’t tried weights yet. I’ll actually give the routines first, and the correct forms, pictures and videos later. (I so wanted to do the videos myself for you guys, but I only have access to a barbell in the gym and there are always so many people there, I cannot take a video!

But more importantly, I can see the results. I can go for a jog with all three kids and not have to stop. I am so thankful for Kelli and Daniel for these workout programs and am so excited to start the second workout program. Week 1. Complete the exercises in each workout as Straight Sets. Complete 12 reps of all movements for 3 sets each, and rest for 30 seconds in between each set. You may find that you increase the weight load for each set while keeping the 12 reps for all three sets. Week 2. This week, you'll continue with the Straight Set format for both workouts. But now, you'll complete 15 reps of all movements for 3 sets, and you will only rest for 15 seconds in between each set. This week, you'll complete 1 set of each exercise for 15 reps, then you'll immediately move on to the next movement with no rest in between. For example, on the Day 1 workout, you'll perform your first set of leg presses for 15 reps, then you'll immediately go to the goblet squat and perform 15 reps and then continue on to the next exercise with no rest in between movements. At the end of these four movements, you'll rest for one minute, then complete the circuit two more times. Week 4. This week you're going to continue with the circuit-style sets; this time you'll perform only 12 reps of each movement, but there are two (tough!) changes: You'll complete a total of 4 full circuits (that's four sets of each exercise for both workouts) and there will be no rest in between each circuit. After you finish the last movement of either workout, you'll immediately return to the first movement and begin a new circuit!

Not that you’ll be a seasoned vet after four weeks, but if you can just get that first month under your belt, you’ll get yourself over the proverbial hump where so many fail and give up, and set the stage for a lifetime of gains. In this plan, your first month of training will be demanding, but not so demanding as to cause injury (or worse yet, burnout), and progressive in the sense that each week you’ll graduate to different exercises, higher volume, more intensity or all of the above. You’ll begin the program with a full-body training split, meaning you’ll train all major bodyparts in each workout (as opposed to “splitting up” your training). In Week 1 you’ll perform three sets of every exercise per workout, which over the course of the week adds up to nine sets total for each bodypart, a good starting volume for your purposes. Notice in the workouts below that your first set calls for eight reps, your second set 10 reps and your third set 12. You’ll train a total of four days this week; the split includes two upper-body days (Monday and Thursday) and two lower-body days (Tuesday and Friday), and each bodypart is trained twice. Several exercises from Week 1 are carried over to Week 2, but one move is added to each bodypart routine — with the exception of abs — so you can train all muscle groups more completely from multiple angles. In the third week of the program we step it up to a three-day training split: Train all “pushing” bodyparts (chest, shoulders, triceps) on Day 1; hit the “pulling” bodyparts (back, biceps) and abs on Day 2; and work your lower body (quads, glutes, hamstrings, calves) on Day 3. As in Week 2, you train each bodypart twice a week, so you’ll hit the gym six days this week. In the fourth and final week of the program, you’ll train four days in a four-way split that hits each bodypart just once (except for calves and abs, which are each trained twice). Rep schemes remain in the hypertrophy range this week, but overall volume increases by adding more sets to individual exercises: up to five sets per move for larger bodyparts, and even 10 sets of calf raises on Thursday.

Shoulders – 6 exercises / sets, perform 8 to 15 reps for each set. Triceps – 6 exercises / sets, perform 8 to 15 reps for each set. Alternatively, schedule cardio sessions on the days after resistance-training days; this is a suitable choice if you feel that scheduling both cardio and resistance training on one day is too demanding on your body.
