A Four - Week Training Plan for Weight Loss


Of the two, working harder, or increasing the intensity of your cardio workout, is more efficient, because the more intense your workout, the longer you will burn calories post-workout. Each week for the following three weeks, reduce your moderate cardio intervals until you are doing 30 minutes at 80 percent. At least two non-consecutive days per week, grab a pair of dumbbells and lie supine on a flat bench for dumbbell bench presses for your pecs. Do two to three sets, depending on what you can handle, and build over the next four weeks to doing sets of 12 reps. On at least two non-consecutive days work the muscles of your lower body. Do two to three sets, building to 12 reps by the end of your four weeks. Unlike your other muscles, you can work your core on as many as five consecutive days. Hold front, back and side planks as long as you can, building to 60 seconds by the end of your four weeks. In week five and beyond, continue increasing the intensity of your cardio. Most healthy individuals can go as high as 90 percent of maximum heart rate, and higher for two-minute intervals alternating with three minutes of moderate work, but check with your physician first. After four weeks, and every four to six weeks thereafter, it will be time to change the exercises you do for each muscle group.

Weight Training Program - Free Workout Routine Walk


It seems most people’s weight training program begins with chest, and that chest workout begins with the bench press. The second set I increase the weight and try to get 10 reps, and here 10 reps is really all I can do. The same goes for the third set, when I increase the weight and go for 8 reps. And just like the others, the fourth set I increase the weight again and go for 6 reps. I start off with 1 set of just my own body weight, and then I add weight to both of the next 2 sets. And that’s the end of my chest and triceps workout. This is my favorite grip, and it’s also probably the grip that makes pull ups the hardest. I start off with 1 warm-up set of just my body weight, and then I add additional weight to the next 3 sets and go for reps of 10, 8, 6. From there I move on to the seated cable row and go for 3 sets of 10, 8, 6 as well. And that’s the end of my back and biceps workout. In most of my original weight training programs, I used to increase the weight each set and do less reps. This is always the key to every workout routine, and I got that part right.

The 4 - Week Beginner's Workout Routine - Muscle and Fitness


Not that you’ll be a seasoned vet after four weeks, but if you can just get that first month under your belt, you’ll get yourself over the proverbial hump where so many fail and give up, and set the stage for a lifetime of gains. In this plan, your first month of training will be demanding, but not so demanding as to cause injury (or worse yet, burnout), and progressive in the sense that each week you’ll graduate to different exercises, higher volume, more intensity or all of the above. You’ll begin the program with a full-body training split, meaning you’ll train all major bodyparts in each workout (as opposed to “splitting up” your training). In Week 1 you’ll perform three sets of every exercise per workout, which over the course of the week adds up to nine sets total for each bodypart, a good starting volume for your purposes. Notice in the workouts below that your first set calls for eight reps, your second set 10 reps and your third set 12. You’ll train a total of four days this week; the split includes two upper-body days (Monday and Thursday) and two lower-body days (Tuesday and Friday), and each bodypart is trained twice. Several exercises from Week 1 are carried over to Week 2, but one move is added to each bodypart routine — with the exception of abs — so you can train all muscle groups more completely from multiple angles. In the third week of the program we step it up to a three-day training split: Train all “pushing” bodyparts (chest, shoulders, triceps) on Day 1; hit the “pulling” bodyparts (back, biceps) and abs on Day 2; and work your lower body (quads, glutes, hamstrings, calves) on Day 3. As in Week 2, you train each bodypart twice a week, so you’ll hit the gym six days this week. In the fourth and final week of the program, you’ll train four days in a four-way split that hits each bodypart just once (except for calves and abs, which are each trained twice). If you have little experience of weight training and free weights, you may wish to start with the machine leg press instead of the squat, especially if you're not accompanied by a trainer, helper or spotter. You will start with 1 set of 12 repetitions for each of 9 exercises for the first week . At workout session 8, you should have progressed to 3 sets of 12 repetitions for each exercise. Try an obvious light weight, for you, to warm up and then upgrade to something heavier for the workout set. By the third set you should have settled on the 12 RM weight. Week 1. Complete the exercises in each workout as Straight Sets. Complete 12 reps of all movements for 3 sets each, and rest for 30 seconds in between each set. You may find that you increase the weight load for each set while keeping the 12 reps for all three sets. Week 2. This week, you'll continue with the Straight Set format for both workouts. But now, you'll complete 15 reps of all movements for 3 sets, and you will only rest for 15 seconds in between each set. This week, you'll complete 1 set of each exercise for 15 reps, then you'll immediately move on to the next movement with no rest in between. For example, on the Day 1 workout, you'll perform your first set of leg presses for 15 reps, then you'll immediately go to the goblet squat and perform 15 reps and then continue on to the next exercise with no rest in between movements. At the end of these four movements, you'll rest for one minute, then complete the circuit two more times. Week 4. This week you're going to continue with the circuit-style sets; this time you'll perform only 12 reps of each movement, but there are two (tough!) changes: You'll complete a total of 4 full circuits (that's four sets of each exercise for both workouts) and there will be no rest in between each circuit. After you finish the last movement of either workout, you'll immediately return to the first movement and begin a new circuit!

I finished this program in February after I had completed the 8 Week Fat Loss Program for busy people. I am now on my third program of theirs, the FB 8 Week Fat Loss Program from their website. But I feel ashamed though, coz I need 3 months to finish this program :( to sum up, this is totally worth the money and time! This program is perfect for home workout and I don't have to worry about anyone's eye judging me. This is worth the money and all the time you will put into this program. This is my 2nd round I purchased and have been happy with the results. This program has almost all new videos with older ones here and there. I need the timer and Daniel and Kelli encouragement. The first round I did was round one and lost 10lbs and 7+inches. I am current going through this program round 4 again (2nd time through) and while the scale has not changed much I have lost inches around by stubborn belly. Just remember that the 55min video have a cool down and warm up. I do not recommend this program for a beginner. This program is intense and will kick your butt even if.
